Lower Body

Goblet squat

Quads, glutes, core

A squat pattern that's easy to load correctly and teaches good depth and posture before moving to a barbell.

Cues

  • Hold the weight close to your chest
  • Sit back and down, knees tracking over your toes
  • Keep your chest tall through the whole movement

Common mistakes

  • Letting the knees cave inward
  • Rushing the bottom position

Easier

Squat to a box or bench for a consistent depth target.

Harder

Move to a barbell back squat once the pattern is solid.

Push

Push-up

Chest, shoulders, triceps, core

A bodyweight pressing movement that scales from beginner to advanced with no equipment.

Cues

  • Keep a straight line from head to heels
  • Elbows at roughly 45° from the body

Common mistakes

  • Letting the hips sag
  • Flaring the elbows straight out to the sides

Easier

Do the movement from your knees or against an elevated surface.

Harder

Add a weight plate on the back, or slow the lowering phase down.

Pull

Dumbbell row

Lats, upper back, biceps

Balances out all the pressing most people do day to day, and builds pulling strength.

Cues

  • Lead with the elbow, not the hand
  • Keep the torso still through the movement

Common mistakes

  • Using momentum to swing the weight up
  • Rounding the lower back

Easier

Support yourself on a bench for stability.

Harder

Move to a barbell row or add pauses at the top.

Core

Plank

Deep core, shoulders

Builds the ability to keep the trunk stable, which carries over into almost every other lift.

Cues

  • Squeeze the glutes
  • Keep the hips level — not piked up or sagging down

Common mistakes

  • Holding the breath
  • Letting the hips sag over time

Easier

Drop to the knees, or shorten the hold.

Harder

Add slow shoulder taps, or extend the hold time.

Full Body

Romanian deadlift

Hamstrings, glutes, lower back

Teaches the hip hinge — one of the most useful movement patterns for everyday life, not just the gym.

Cues

  • Push the hips back, not down
  • Keep the bar or dumbbells close to the legs

Common mistakes

  • Turning it into a squat
  • Rounding the lower back to reach further down

Easier

Reduce the range of motion until the hinge pattern feels natural.

Harder

Move to a single-leg variation for added balance demand.

Full Body

Farmer's carry

Grip, core, traps, whole body

About as close to 'real life strength' as an exercise gets — carrying heavy things while staying upright.

Cues

  • Stand tall, shoulders back
  • Take controlled steps, don't rush

Common mistakes

  • Letting the shoulders round forward
  • Holding the breath the whole way

Easier

Shorter distance, lighter load.

Harder

Longer distance, or a single-arm carry for an added core challenge.
